Hang Snatch
Wide-grip barbell snatch started from the hang and received overhead in one continuous pull.
How to do it
- Take a wide snatch grip so the bar sits in the hip crease when you stand tall.
- Stand up with the bar, brace your trunk hard and set your shoulders over the bar.
- Hinge at the hips and lower the bar under control to your chosen hang position above the knees.
- Drive through the whole foot and extend the hips and knees violently, keeping the bar against the legs.
- Shrug, pull your elbows high and outside, and pull yourself down under the bar.
- Receive the bar overhead with locked elbows, stand up, then return it to the hang.
Key technique cue
Keep the bar close to the body, not arcing out; catch on locked arms overhead.
Common mistakes
- ✕ Using a grip that is too narrow, which raises the required pull height and blocks a stable overhead receive.
- ✕ Bending the elbows before full extension, which cuts the hip drive short.
- ✕ Letting the bar loop away from the body, which pulls you forward and forces a missed catch.
- ✕ Receiving with soft elbows or the bar in front of the head, which is the most common shoulder-injury pattern.
Benefits
- ✓ Develops maximal rate of force development through a full extension and turnover.
- ✓ Trains overhead stability and shoulder position under speed.
- ✓ Removes the floor pull so athletes can drill the second pull in isolation.

About the exercise
The hang snatch takes the barbell from mid-thigh to locked out overhead in a single movement. You brace, hinge to the chosen hang height, then extend the hips aggressively, pull the elbows up and out and drop under the bar to receive it with straight arms. It is programmed for postural strength, rate of force development and a more aggressive turnover, with sets kept to one to three reps. The glutes, erectors, adductors and quadriceps are the prime movers. It is one of the most technical Olympic lift derivatives, and a consistent overhead receive is the reference point for the whole snatch progression.
