Dumbbell Goblet Squat
A goblet squat holding a single dumbbell at the chest — the cleanest way to teach the squat pattern.
How to do it
- Stand with feet shoulder-width apart, toes turned out slightly, holding a dumbbell vertically at your chest.
- Cup the top of the dumbbell with both hands, elbows tucked down under the weight.
- Brace your core, stack your ribs over your hips, and fix your gaze on a point straight ahead.
- Sit your hips back and down at the same time, tracking your knees in line with your toes as you descend.
- Reach the bottom with your thighs at or below parallel, chest up, and elbows inside your knees.
- Drive through your whole foot to stand back up, finishing tall with hips and knees fully extended.
Key technique cue
Elbows inside the knees, chest up, heels down — don't round the lower back at the bottom.
Common mistakes
- ✕ Letting the heels lift off the floor at the bottom, which shifts the load forward onto the knees.
- ✕ Letting the knees cave inward on the way up, which reduces glute work and stresses the joints.
- ✕ Cutting depth above parallel and missing most of the glute and quad development.
- ✕ Rounding the lower back at the bottom, which loads the spine instead of the working muscles.
Benefits
- ✓ Builds strength across the entire lower body — quads, glutes, and core.
- ✓ Teaches any beginner an upright, full-depth squat.
- ✓ Trains core bracing and torso stability through the front-loaded hold.

About the exercise
The Dumbbell Goblet Squat loads a standard squat by holding one dumbbell vertically at chest height. The front-loaded position naturally counterbalances the squat, keeping the torso upright and letting even brand-new lifters reach a deep, full-depth position with clean technique. It is the single best tool for teaching the squat pattern, and it needs only one dumbbell. It also works as a warm-up movement in advanced barbell programs and as a safe heavy-day option at home when there is no rack.
