Bodyweight Box Squat

A bodyweight squat to a bench or box — the cleanest way to teach beginners squat depth and hips-back mechanics.

How to do it

  1. Place a sturdy bench or box behind you and stand in front of it with your feet shoulder-width apart.
  2. Cross your arms over your chest or reach them straight out in front of you for balance.
  3. Push your hips back as if reaching for the box, keeping your chest high and your weight in your heels.
  4. Lower under control until your glutes lightly touch the box — don't drop onto it.
  5. Pause briefly on the box without losing tension in your core and legs, ready to stand back up.
  6. Drive through the floor with both feet to stand up, squeezing your glutes at the top.

Key technique cue

Hips back, touch the box lightly — don't plop down or switch off your legs.

Common mistakes

  • Plopping down onto the box instead of a controlled touch, which kills leg tension.
  • Squatting straight down instead of pushing the hips back, which shifts the load to the knees instead of the glutes.
  • Letting the knees cave inward on the way up, which weakens the movement and stresses the knees.
  • Rounding the lower back at the bottom — it turns a teaching tool into a back injury risk.

Benefits

  • Teaches consistent squat depth with no guesswork.
  • Builds quad and glute strength with controlled mechanics.
  • Builds beginners' confidence in the squat before adding load.

About the exercise

The Bodyweight Box Squat is a teaching squat. By sitting back to a bench or box at a controlled depth, it takes the guesswork out of squat depth and sets the hips-back pattern a clean squat needs. It builds the quads and glutes while grooving the mechanics with no load at all. It's one of the most useful leg exercises for anyone just starting out. It suits people who don't yet have the mobility or confidence to squat unsupported, and it scales directly into goblet and barbell variations. Use it for movement screening and in a beginner squat progression.
