Neck Extension

A prone neck extension done off the end of a bench, lifting the head against gravity to load the neck extensors.

How to do it

  1. Lie face down on a flat bench with your hips centered and your chest past the front edge.
  2. Place your hands flat on the bench under your shoulders to support your upper body.
  3. Let your head and neck hang past the edge with your face toward the floor.
  4. Lift your head back until your neck lines up with your upper back.
  5. Hold the top for a beat with your jaw and shoulders relaxed.
  6. Lower your head slowly to the start and repeat for the prescribed reps.

Key technique cue

Chest stays on the bench; raise the head only to the line of the back — no overextending.

Common mistakes

  • Throwing the head back into full hyperextension, which jams the neck joints instead of loading the extensors.
  • Adding load before the neck can hold a clean range, which turns the set into a jerky swing.
  • Shrugging the shoulders to help, which hides how much work the neck is actually doing.
  • Letting the chest lift off the bench, so the movement becomes a back extension instead of a neck extension.

Benefits

  • Loads the neck extensors directly, a group most training plans never address.
  • Needs only a bench, so it fits home, gym and clinic settings alike.
  • The short bodyweight range makes the effort easy to scale by tempo and reps.

About the exercise

The neck extension is a small isolation movement for the muscles running up the back of the neck. You lie face down on a bench with your chest past the front edge and your head hanging free, then lift your head until your neck lines up with your upper back. The head is the only load, so the range is short and the effort is set by tempo and reps rather than by added weight. Clinical work measures the cervical extensors in exactly this prone position. It suits posture and desk-worker programs, neck blocks for contact sport athletes and rehab-adjacent work.
