Dumbbell Alternating Forward Lunge
A loaded forward lunge that alternates legs every rep — training the quads, glutes and balance one side at a time.
How to do it
- Hold a dumbbell in each hand at your sides with relaxed arms and your shoulders down and back.
- Stand tall with your feet hip-width apart and brace your core for a stable starting position.
- Step forward with one leg into a long lunge, lowering your back knee toward the floor.
- Stop when your back knee is an inch above the floor and your front thigh is parallel to the ground.
- Drive through the heel of your front foot to push back up to a tall standing position.
- Repeat the lunge with the opposite leg and keep alternating for the prescribed reps.
Key technique cue
Take a long step, keep the torso upright, and stand up through the front heel.
Common mistakes
- ✕ Taking too short a step, so the front knee travels far past the toes and stresses the joint.
- ✕ Letting the front knee cave inward, which strains the inside of the joint and weakens the exercise.
- ✕ Leaning the torso forward over the front leg instead of staying tall and stable through the trunk.
- ✕ Pushing off the back foot to stand up instead of driving through the heel and glute of the front leg.
Benefits
- ✓ Builds single-leg strength in the quads and glutes.
- ✓ Improves balance and coordination under load.
- ✓ Exposes and corrects strength imbalances between the left and right legs.

About the exercise
The Dumbbell Alternating Forward Lunge loads each leg in turn through a long step forward. The front leg drives you back to standing through the quads and glutes while the back leg controls the descent. Switching sides every rep keeps a smooth rhythm and builds balance under fatigue. On leg day, it is the workhorse of lunge variations. It carries hypertrophy programs, athletic conditioning and beginner-friendly leg training.
