Dumbbell Goblet Forward Lunge
A stepping forward lunge with a dumbbell at the chest — training the quads, glutes and stepping mechanics in one movement.
How to do it
- Hold one dumbbell vertically at chest height with both hands, cupping the top, elbows tucked.
- Stand tall with your feet hip-width apart, ribs stacked over hips and eyes straight ahead.
- Take a long, controlled step forward with one leg, landing softly on your whole foot.
- Lower straight down by bending both knees until your back knee hovers just above the floor.
- Pause briefly with your front shin nearly vertical and your chest up over your hips.
- Push off your front heel to step back to the start, then alternate legs for the next rep.
Key technique cue
Step long enough to keep the front shin near vertical — don't pitch forward.
Common mistakes
- ✕ Taking too short a step, so the front knee travels far past the toes and the load lands on the kneecap.
- ✕ Tipping the torso forward over the front thigh, which shifts the work from the glutes to the lower back.
- ✕ Slamming the back knee into the floor instead of stopping just short under control.
- ✕ Pushing off the back foot to stand up instead of loading the front leg through the full rise.
Benefits
- ✓ Builds quad and glute strength on each leg independently.
- ✓ Trains stepping mechanics and front-leg braking for sport and everyday life.
- ✓ Improves single-leg balance and ankle stability under load.

About the exercise
The Dumbbell Goblet Forward Lunge is a stepping single-leg exercise loaded with one dumbbell held vertically at the chest. Stepping forward loads the front quad and glute hard while training the braking and stability that both everyday walking and running demand. It is the most beginner-friendly loaded lunge variation — the goblet hold keeps the spine upright and naturally fixes the forward torso lean that breaks lunge technique. Use it as the intro lunge for beginners, then add reverse and Bulgarian variations as you progress.
