Dumbbell Seated Overhead Tricep Extension

An overhead extension that fully stretches the long head of the triceps — the core seated isolation exercise of arm day.

How to do it

  1. Sit on a bench with a backrest and hold one dumbbell vertically with both hands, cupping the top plate.
  2. Press the dumbbell straight overhead with your arms fully extended and your elbows close to your ears.
  3. Brace your core and keep your back pressed into the bench for the entire set.
  4. Slowly lower the dumbbell behind your head by bending only at the elbows until you feel a deep triceps stretch.
  5. Pause briefly in the stretched position, keeping your upper arms still and pointing straight up.
  6. Extend your elbows to bring the dumbbell back overhead, squeezing your triceps hard at the top.

Key technique cue

Elbows close to the ears, back on the bench — lower the dumbbell slowly behind the head.

Common mistakes

  • Flaring the elbows out to the sides, which takes the load off the triceps and moves it into the shoulder joint.
  • Moving the upper arms forward and back instead of keeping them fixed vertically, which turns the exercise into a press.
  • Cutting the bottom range short and losing the deep stretch where most of the growth happens.
  • Going too heavy and dropping the dumbbell down fast, which puts the elbows and the back of the head at risk.

Benefits

  • Targets the long head of the triceps under a deep stretch.
  • Builds upper-arm size and lockout strength for pressing.
  • Trains controlled elbow extension under an isolated load.

About the exercise

The Dumbbell Seated Overhead Tricep Extension trains the triceps from a fully lengthened position. Holding one dumbbell overhead with both hands and lowering it behind the head puts the long head of the triceps under stretch — the position with the highest hypertrophy potential for this muscle. It fits any arm day and hypertrophy program. It is especially useful for intermediate lifters chasing arm size who need more triceps work beyond cable pushdowns. Pair it with skull crushers and kickbacks for complete triceps training.
