Band Curl
Standing band bicep curl — same movement pattern as a dumbbell curl, with ascending tension throughout the rep.
How to do it
- Stand on the middle of the band with your feet shoulder-width apart, holding a handle in each hand at your sides.
- Keep your elbows tucked against your ribs and your palms facing forward at the bottom of the rep.
- Curl both hands up toward your shoulders, squeezing your biceps and keeping your elbows locked in place.
- Pause briefly at the top with your biceps fully contracted, feeling the band's tension at peak resistance.
- Lower your hands back down with control over a 2–3 second eccentric, resisting the band on the way down.
- Do 10–15 reps, focusing on the squeeze at the top rather than the speed of the movement.
Key technique cue
Elbows pinned to the ribs; lower over 2-3 seconds, no leaning back.
Common mistakes
- ✕ Letting the elbows drift forward as you curl, turning the movement into a half front raise.
- ✕ Standing on too narrow a section of the band, which makes the tension uneven between arms.
- ✕ Rushing the eccentric and letting the band snap your hands down — you lose half the time under tension.
- ✕ Leaning back to heave the weight up, which shifts the work from the biceps to momentum and the lower back.
Benefits
- ✓ Builds biceps size and strength without a gym or weights.
- ✓ Trains a stronger top-end contraction thanks to the band's ascending resistance.
- ✓ Travel- and home-friendly — works anywhere with a single band.

About the exercise
The band curl is the travel-friendly version of the classic bicep curl. Because bands get stiffer the more they stretch, the top of the rep loads the biceps harder than the bottom — training a different strength curve than dumbbells and helping to fill out the peak contraction. It's a credible biceps option for training without a gym — travel workouts, hotel-room routines, beginner home training and rehab — with no weighted equipment needed.
