Dumbbell Standing Single Arm Curl

A standing one-arm dumbbell curl — the simplest unilateral biceps builder in any arm program.

How to do it

  1. Stand tall with a dumbbell in one hand at your side and your other hand resting on your hip.
  2. Set your feet shoulder-width apart with soft knees and your core lightly braced.
  3. Start with the working arm fully extended, palm facing your thigh.
  4. Curl the dumbbell up toward your shoulder, rotating your palm up as your elbow bends.
  5. Squeeze the biceps hard at the top with your elbow tucked to your ribs.
  6. Lower the dumbbell slowly back to full extension, then repeat for reps before switching arms.

Key technique cue

Torso still, elbow at your ribs — don't swing the dumbbell with your back.

Common mistakes

  • Swinging the torso back to throw the dumbbell up, which turns the curl into a body swing.
  • Letting the elbow drift forward, which shortens the biceps stretch and cuts the movement short.
  • Cutting the bottom of the range and not fully straightening the arm, which kills the stretched position.
  • Rushing the lowering phase, where most of the muscle-building tension lives.

Benefits

  • Builds biceps size one arm at a time.
  • Fixes side-to-side imbalances in elbow flexion.
  • Trains controlled curl mechanics with an isolated load.

About the exercise

The Dumbbell Standing Single Arm Curl is the most stripped-down biceps exercise in any program. Standing tall and curling one dumbbell at a time while rotating the palm up through the rep isolates each biceps on its own, so a weaker side cannot hide behind a stronger one. It is accessible to beginners and still useful in advanced arm specialization phases. It is a permanent fixture of any arm day or upper-body block. It is especially useful when you are just starting out, because the one-arm setup makes the technique easy to learn and easy to feel. Pair it with hammer curls and overhead extensions for complete arm training.
