Dumbbell Concentration Curl
A seated single-arm curl with the elbow braced against the inner thigh — pure biceps, no cheating.
How to do it
- Sit on the edge of a bench with your feet wide apart and a dumbbell in one hand.
- Lean slightly forward and brace the back of your working arm against your inner thigh.
- Let the dumbbell hang at full arm extension with your palm facing the opposite leg.
- Curl the dumbbell up toward your shoulder, bending only at the elbow and keeping your upper arm pinned.
- Squeeze your biceps hard at the top with the dumbbell close to your shoulder, holding for one second.
- Slowly lower the dumbbell to full extension over 2–3 seconds, then repeat before switching arms.
Key technique cue
Elbow braced on your thigh and glued there — don't let the shoulder swing.
Common mistakes
- ✕ Lifting the elbow off the thigh mid-rep, which lets the shoulder swing and takes work from the biceps.
- ✕ Using a dumbbell that's too heavy, so the body rocks back and forth during the curl.
- ✕ Cutting the range short by stopping before full arm extension at the bottom of each rep.
- ✕ Dropping the weight fast and skipping the slow lowering, where most of the growth happens.
Benefits
- ✓ Isolates the biceps with zero body cheating.
- ✓ Builds biceps peak and detail at end range.
- ✓ Trains a strict curl pattern that carries over to every other curl variation.

About the exercise
The Dumbbell Concentration Curl is the most isolated curl variation in any program. Seated with the elbow braced against the inner thigh, it removes any cheating and forces the biceps to do all the work. It is the go-to movement when the goal is detail, peak shape and a hard squeeze at end range. In hypertrophy programs, it is a clean accessory pick that slots easily into pull-day finishers or dedicated arm blocks. It helps beginners learn what true biceps isolation feels like.
