Band Kneeling Pulldown

Kneeling band pulldown from a high anchor — a home alternative to the lat pulldown machine.

How to do it

  1. Anchor the band high overhead — over a door, a beam or a bar — and grab both ends.
  2. Kneel far enough back that the band is taut with your arms fully extended, reaching up and out.
  3. Pull both elbows down and slightly back toward your ribs, leading with your elbows rather than your hands.
  4. Draw your shoulder blades down and together at the bottom, feeling your lats fully contract.
  5. Slowly return to the start over 2–3 seconds, resisting the band all the way up.
  6. Do 10–15 reps, prioritizing a strong lat squeeze at the bottom of every rep.

Key technique cue

Lead with the elbows, not the hands, and don't lean back.

Common mistakes

  • Pulling with the biceps and curling the wrists, which leaves the lats underloaded.
  • Leaning back too far to use your bodyweight, which turns the pulldown into a row.
  • Shrugging the shoulders toward the ears at the top, losing the lat pulling pattern entirely.
  • Letting the band snap back up on the eccentric and skipping the most muscle-building part of the rep.

Benefits

  • Builds the lats without a pull-up bar or cable machine.
  • Trains the same vertical pull as a lat pulldown anywhere you can anchor a band.
  • Improves shoulder-blade control and pulling strength for harder back work.

About the exercise

The kneeling band pulldown gives you the same vertical pulling pattern as a cable lat pulldown without needing a machine. With the band anchored overhead and pulled down to the chest from a kneeling position, it isolates the lats and lower traps while keeping the body in a stable position. It's a workhorse for home and travel programs. Most people who train at home don't have a proper pull-up bar, and bodyweight rows have their limits. The kneeling band pulldown fills that gap with a clean, repeatable lat exercise that anyone with a band and an anchor point can do.
