Bodyweight Deadlift

An unloaded hip hinge that teaches the deadlift pattern — the safest way to learn to hinge, brace, and stand back up.

How to do it

  1. Stand tall with your feet hip-width apart, arms hanging loosely at your sides, and core lightly braced.
  2. Push your hips back as if closing a car door with your glutes, bending your knees slightly.
  3. Hinge forward at the hips with a flat back, sliding your hands down the front of your thighs.
  4. Lower until you feel a strong stretch in your hamstrings and your torso is roughly parallel to the floor.
  5. Drive through your heels and squeeze your glutes hard to stand back up.
  6. Lock out at the top with your glutes squeezed — don't lean back, just stand fully tall.

Key technique cue

Hips back, back flat — it's a hinge, not a squat.

Common mistakes

  • Squatting down instead of hinging back, which removes the hamstring stretch entirely.
  • Rounding the lower back as you hinge forward — exactly the pattern this drill is meant to fix.
  • Bending the knees too much, which turns the movement into a half squat instead of a clean hinge.
  • Hyperextending the back at the top instead of finishing in a tall, neutral standing position.

Benefits

  • Teaches a safe hip-hinge pattern without equipment.
  • Activates the glutes and hamstrings before loaded hinge work.
  • Builds lower-back awareness for safer lifting in any program.

About the exercise

The Bodyweight Deadlift is a hinge-pattern teaching drill. With no barbell in the way, it isolates the mechanics of the hip hinge — bending at the hips, keeping a neutral spine, and standing up through a glute squeeze. It builds awareness in the lower back and glutes and prepares beginners for loaded variations. It's essential in any beginner program, movement screen or rehab plan. It's also useful as a warm-up within more advanced programs, where athletes can groove the hinge before loading it. Together with kettlebell deadlifts and Romanian deadlifts, it builds a clean hinge-pattern progression.
