Barbell Shrug

Standing two-handed shrugs that load the upper traps — the classic movement for trap thickness and a stronger neck-to-shoulder line.

How to do it

  1. Stand tall with your feet hip-width apart and hold the barbell at your thighs with a shoulder-width grip.
  2. Draw your shoulders down and back to start from a neutral position with your arms fully straight.
  3. Brace your core and keep your chest up so your torso stays still during the lift.
  4. Shrug your shoulders straight up toward your ears as high as you can without bending your elbows.
  5. Pause for a second at the top, squeezing your upper traps hard.
  6. Slowly lower the bar back to the start over 2–3 seconds, keeping tension on the traps.

Key technique cue

Shoulders straight up to the ears, arms straight, chin tucked — no rolling.

Common mistakes

  • Rolling the shoulders forward and back instead of lifting straight up, which stresses the joints.
  • Bending the elbows to cheat the bar up, which turns it into a partial upright row.
  • Going too heavy and cutting the range down to tiny shrugs that miss the contraction.
  • Jutting the chin forward, which loads the neck instead of the upper traps.

Benefits

  • Builds upper-trap mass for a denser neck-to-shoulder line.
  • Strengthens the shrug pattern that supports heavy carries and deadlifts.
  • Builds grip strength as a side benefit of holding heavy loads.

About the exercise

The Barbell Shrug is the most direct upper-trap exercise in any program. Standing tall with the bar at the thighs, the athlete shrugs the shoulders straight up toward the ears, loading the traps with a heavy isolated contraction. It builds the muscle that gives the upper torso a full, dense look and pairs naturally with rows and deadlifts on any pull day. Shrugs are a reliable upper-body accessory in coaching and bodybuilding. Use them as a finisher on pull days or as an accessory in deadlift programs. It's a clean teaching reference for beginners learning to isolate the traps from the shoulders.
