Dumbbell Shrug
A standing shrug with two dumbbells — the most accessible trap exercise in any program and a pull-day staple.
How to do it
- Stand tall with a dumbbell in each hand at your sides and your feet shoulder-width apart.
- Let your arms hang freely, palms facing your thighs, core braced.
- Keep your chest up, your chin neutral, and your shoulders relaxed in the start position.
- Lift your shoulders straight up toward your ears as high as you can without bending your elbows.
- Pause and squeeze your traps hard at the top of the shrug for one full second.
- Lower the dumbbells back down under control and feel the stretch before the next rep.
Key technique cue
Shoulders straight to the ears, no bounce at the bottom — keep the traps tense.
Common mistakes
- ✕ Rolling the shoulders forward or backward, which adds stress to the joint without making the exercise any more effective.
- ✕ Bending the elbows during the lift, which turns the shrug into a partial row and reduces trap work.
- ✕ Bouncing out of the bottom of each rep, which loses tension and skips the trap stretch.
- ✕ Going too heavy and barely moving the dumbbells, which under-stimulates the traps.
Benefits
- ✓ Builds upper-trap thickness and shoulder-girdle strength.
- ✓ Improves carrying and pulling capacity under heavy loads.
- ✓ Adds visible upper-back size for any physique program.

About the exercise
The Dumbbell Shrug is the simplest and most effective way to load the upper traps. Standing tall with a dumbbell in each hand and lifting the shoulders straight up loads the traps through their full range — no setup, no rack, and no barbell to balance. It is the easiest trap exercise to fit into a program — it needs no barbell, trap bar, or cable machine. Use it on pull days, in upper-body splits, and in any beginner or intermediate hypertrophy program. It also works as a shoulder-day finisher and in athletic-conditioning programs that need neck and trap strength.
