Dumbbell Seated Shrug
A seated shrug that isolates the upper traps without help from the legs — clean trap volume for any pull or shoulder day.
How to do it
- Sit tall on a flat bench with a dumbbell in each hand and your feet on the floor.
- Let your arms hang freely down along your thighs, palms facing your thighs.
- Brace your core and sit tall with your chest up and your chin neutral.
- Lift your shoulders straight up toward your ears, raising the dumbbells without bending your elbows.
- Squeeze your traps hard at the top of the shrug for a one-second pause.
- Lower the dumbbells back down slowly and feel the stretch in your traps before the next rep.
Key technique cue
Sit tall and lift the shoulders straight up — one-second pause, no circles.
Common mistakes
- ✕ Rolling the shoulders forward or backward instead of lifting straight up, which can irritate the shoulder joint.
- ✕ Bending the elbows during the lift, which turns the shrug into a partial upright row.
- ✕ Cutting the top short and skipping the squeeze, where most of the trap contraction happens.
- ✕ Using too much weight and barely moving the dumbbells, which reduces the exercise to a hold.
Benefits
- ✓ Builds upper-trap size and thickness in isolation.
- ✓ Removes lower-body cheating momentum from the shrug pattern.
- ✓ Improves shoulder stability for heavier overhead presses and pulls.

About the exercise
The Dumbbell Seated Shrug isolates the upper traps by removing leg drive and torso lean from the movement. Sitting tall on a bench with a dumbbell in each hand, the only working movement is lifting the shoulders straight up toward the ears, which forces the traps to do all the work with no cheating momentum. It is a stable accessory option for any pull day or shoulder day. It is also a good way for beginners to learn to feel the upper traps in isolation before moving on to heavier standing or barbell shrugs. Pair it with face pulls and rear-delt flies for complete upper-back accessory work.
