Cable Bench Chest Fly

Bench-supported cable fly that puts the chest under a deep stretch with constant tension from bottom to top.

How to do it

  1. Place a flat bench between two cable stations and set both pulleys to the low position with single handles.
  2. Lie on the bench and press both handles up over your chest with a slight bend in your elbows.
  3. Lower the handles out to the sides in a wide arc, keeping the elbow angle locked all the way down.
  4. Stop when your hands are roughly level with your shoulders and you feel a deep stretch across your chest.
  5. Bring the handles back together along the same arc, squeezing your chest and finishing with your hands meeting above you.
  6. Pause at the top with a hard chest squeeze, then repeat for 10–15 controlled reps.

Key technique cue

Keep the elbow angle fixed — a fly, not a press; don't drop the arms below shoulder level.

Common mistakes

  • Bending the elbows mid-rep, which turns the fly into a sloppy press and shifts load off the chest.
  • Lowering the arms too far below shoulder level, which overstretches the front delts and risks joint injury.
  • Rushing the lowering phase, where most of the chest-building tension lives.
  • Rolling the shoulders forward off the bench, which loses the stable platform that keeps the chest loaded.

Benefits

  • Builds chest size under constant cable tension through a full arc.
  • Develops the inner-chest squeeze that pressing alone misses.
  • Trains the chest in a deep stretch for a stronger hypertrophy stimulus.

About the exercise

The cable bench chest fly is a single-joint chest exercise done lying on a flat bench between two cable stacks. Hugging the arms together in an arc, it isolates the chest under constant cable tension — and unlike a dumbbell fly, the resistance doesn't drop off when the hands meet at the top. The bench keeps the upper back stable so the chest does all the work. It is a great fit for chest hypertrophy blocks, dedicated push days and accessory work after heavy pressing. It also teaches you to feel the chest contract in isolation, which makes it valuable for beginners building the mind-muscle connection.
