Dumbbell Chest Fly
A wide-arc dumbbell fly that isolates the chest through a long stretch and a tight squeeze at the top.
How to do it
- Sit on a flat bench with a dumbbell on each thigh, then lie back, bringing the weights up to your chest.
- Press the dumbbells up over your chest with your palms facing each other and a slight bend in your elbows.
- Lower the dumbbells out to the sides in a wide arc, keeping the elbow bend locked the whole time.
- Stop when you feel a deep stretch in your chest and your elbows are roughly at bench level.
- Pause briefly at the bottom of the stretch without dropping deeper or losing the elbow angle.
- Squeeze your chest to bring the dumbbells back together over your chest along the same wide arc.
Key technique cue
Keep a soft, locked elbow bend — don't turn the fly into a press or drop the dumbbells.
Common mistakes
- ✕ Bending the elbows mid-rep, which turns the exercise into a sloppy press and brings in the triceps.
- ✕ Going too heavy and dropping fast into the deep stretch, which overloads the front delts.
- ✕ Clanking the dumbbells together at the top instead of stopping just short and squeezing the chest.
- ✕ Cutting the range short by stopping high, so the chest never gets the stretch the fly exists for.
Benefits
- ✓ Isolates the chest through a deep stretch and a strong squeeze.
- ✓ Adds focused chest volume without taxing the triceps.
- ✓ Trains the stretched chest position that presses can't fully reach.

About the exercise
The Dumbbell Chest Fly is the classic chest isolation exercise. With a slight bend held in the elbows the whole time, the arms open wide to stretch the chest, then squeeze back together at the top. By taking the triceps out of the exercise, it puts the chest under full tension through a long range of motion. In hypertrophy programs, it is a core chest-detail exercise that pairs naturally with any pressing movement. It also suits beginner-friendly chest tutorials, where the wide arc makes the chest's work obvious.
